Short answer: plantar fasciitis is an overloaded, irritated band of tissue along the bottom of the foot. Morning pain is the giveaway. It improves with calf and foot strengthening, sensible footwear, load management, and freeing up restricted ankle, foot, and hip motion. Most cases improve in six to twelve weeks, and stubborn cases take longer but still respond.

Why the First Step Out of Bed Is the Worst
The tissue shortens and settles overnight, then gets loaded suddenly when you stand. Pain that eases after a few minutes of walking and returns after sitting is the classic pattern.
Common Contributors
- Weak or stiff calves and limited ankle dorsiflexion
- A jump in walking, running, or standing hours, including new job or hiking demands
- Worn-out or unsupportive shoes
- Weak foot intrinsic muscles and poor single-leg control
- Hip or low back restriction changing how you load the foot
What Helps
Progressive calf raises, including a slow heavy version off a step, are the highest-value exercise for most people. Add foot intrinsic work, ankle and foot joint work for what is restricted, soft-tissue work through the calf and plantar surface, and short-term footwear or insole support while tissue tolerance rebuilds. Adjusting the hips and low back matters when they are shifting load to one side.
What Not to Rely On
Aggressive rolling, stretching, and rest alone tend to feel good briefly and change little. Cortisone can quiet symptoms but does not build capacity, so pain often returns when load resumes.
Red Flags
Numbness or burning through the foot, pain after a specific trauma, night pain unrelated to activity, or swelling and warmth warrant medical evaluation and possibly imaging before care continues.
Recovery Timeline
Six to twelve weeks is typical with consistent loading. Cases that have been going on for a year still improve, they simply take longer and need tighter load management.
